What To Order At Subway To Lose Fat (Men Over 40)
Subway is the one counter where you watch your own food get built, and that feeling of control is why most men never check a number here. Episode 148 ranks nine real Subway orders from one to ten and names the two sandwiches worth building your week around. It covers what the bread costs you, the footlong that carries a full day of sodium, and a Fast Five on the tuna lawsuit and the flatbread question.
Subway is the one fast food counter where you watch your own food get built. You pick the bread, the protein, and every vegetable that goes on top. That feels like control, and it is the reason most men never check a number here. Episode 148 ranks nine real Subway orders and hands you one build that doubles your protein without doubling your bread.
The Reputation Is Older Than the Menu
Subway built its name on being the healthy stop. That reputation was earned a long time ago and it has been coasting ever since.
Watching the sandwich come together is what sells it. Real vegetables go on in front of you. You choose the protein. You choose the bread. Nothing is hidden behind a fryer or a heat lamp.
What gets missed is that building it yourself only helps if you know what each piece costs you. A man who does not know the numbers is not in control of the sandwich. He is only present while it happens.
The Bread Is the Biggest Number You Order
A footlong Italian loaf carries 310 calories on its own, before a single slice of meat lands on it. Flatbread does not rescue you either. The two land close enough that swapping one for the other changes little.
After the bread comes everything men treat as free. Sauce adds calories, carbs, fat and sugar. Cheese adds its own. Double protein adds more. Each of those choices runs 50 to 100 calories, and four of them stack into a second meal you did not plan to eat.
The size question does more work than any other decision at that counter. Six inch or footlong is worth more to your day than which meat you picked.
Nine Real Orders, Ranked One to Ten
Brian pulled these off Subway's own nutrition numbers and ranked them. Ten means order it on your way in. One means keep driving.
Footlong Italian B.M.T., a 2 out of 10
This sandwich runs about 720 calories with 32 grams of fat. For a footlong the calorie figure is not the alarming part.
The sodium is. It carries about 2,300 milligrams in one sandwich, which is a full day of sodium under the federal guideline before you add chips or a drink. B.M.T. means processed meat stacked on more processed meat, and that is where the sodium comes from.
That number matters because cutting sodium lowers blood pressure. The effect turns up in people with normal readings as well as people already diagnosed.
Six-Inch Rotisserie-Style Chicken, a 9 out of 10
This is the best thing on the board. It brings 36 grams of protein with only 6 grams of fat, and Subway's six-inch sandwiches sit under 500 calories.
That is a serious amount of protein for a lunch you can get in under ten minutes. The research on protein per meal points at 30 to 45 grams as the range where lean mass and strength respond in adults over 50, and this sandwich lands inside it.
It is also the sandwich Subway should put on every billboard it owns. Instead it sits on the menu behind the tuna.
Six-Inch Meatball Marinara, a 3 out of 10
It tastes good and there is a reason for that. White processed bread, cheese, and a fatty meatball do exactly what they are built to do.
It carries 27 grams of fat and about 500 calories in the six inch, with 1,300 milligrams of sodium and only 23 to 24 grams of protein. Against the chicken sub that is a poor trade of calories for protein.
This one is a pasta dish wearing sandwich clothing. The bread is there to hold the sauce.
Six-Inch Tuna, a 4 out of 10
Tuna sounds like the healthy pick and the numbers disagree. A six inch runs 450 calories with 25 grams of fat.
The fish is not the problem. Tuna itself is lean. The mayo that binds the salad together is carrying almost all of that fat.
The Chocolate Chip Cookie, a 1 out of 10
They arrive frozen in a tub and get baked in store. Nobody is in the back mixing dough.
One cookie runs 220 calories with 10 grams of fat and 30 grams of carbs, half or more of that from straight sugar, and no protein at all. Take one with lunch three times a week and that is 660 calories you did not decide to eat. It is nearly the calorie cost of the healthiest sandwich on this list, added on top of a sandwich you already bought.
The Fountain Soda, a 1 out of 10
A large Coca-Cola runs about 300 calories with more than 80 grams of sugar. That is more sugar than a full day's worth in one cup. Sugary drinks are among the most heavily studied items in all of nutrition research, and regular intake tracks with weight gain and a higher risk of type 2 diabetes.
Water or a zero calorie drink costs you nothing and takes one second to say. Brian covers where artificial sweeteners land for men in episode 99 if you want the longer answer on that swap.
Six-Inch Grilled Chicken, a 9 out of 10
This sits right next to the rotisserie as the other order worth building your week around. It comes in at 290 calories with 27 grams of protein and 4 grams of fat.
Load it with real vegetables. Tomatoes, cucumbers, onions, banana peppers and jalapenos all do the work of keeping you full. Lettuce mostly takes up space.
The Veggie Delite, a 6 out of 10
Done right this lands somewhere over 200 to 250 calories. Done wrong it is a bread sandwich.
The catch is protein. Vegetables carry almost none and the bread carries a small amount, so this only works on a day when your protein is coming from your other meals. If you order it, pile it high enough that the sandwich artist gets annoyed with you.
Footlong Rotisserie Chicken or Turkey, a 9 out of 10
Both of these are strong orders on their own. They also set up the one build worth knowing, which gets its own section below.
Black forest ham belongs in the same group. It gives you real protein for the calories.
The Build Worth Knowing
Order the footlong. Then ask for all of it on one six-inch.
You keep both portions of protein and you drop half the bread, which takes about 150 calories of bread off the plate. That lands you somewhere around 40 to 50 grams of protein with only 10 to 15 grams of fat, in a sandwich you can hold in one hand.
The protein bowl does the same job from the other direction. Skip the bread entirely and you save about 300 calories against a footlong. Load it with vegetables and you have a real lunch.
One warning on the bowl. A bed of spinach is about 20 to 30 calories and it will not fill you up. Ask for two handfuls of cucumbers and two handfuls of tomatoes on top of whatever they give you. Keep asking until the bowl looks full.
What Subway Fixed and What It Did Not
In 2021 Subway launched Eat Fresh Refresh, the biggest menu overhaul in the company's history. New bread recipes, upgraded proteins, and the rotisserie-style chicken that ranks at the top of this list all came out of it. Subway framed it as proof that it was taking ingredient quality seriously.
The timing was not an accident. It landed in the middle of a long public argument about what was in the tuna.
In 2023 Subway sold to the private equity firm Roark Capital for a reported price of more than $9 billion. Since then the company has closed hundreds of North American stores a year while its profit went up.
Both of those things are true at the same time. The food story and the financial story are running on separate tracks, and only one of them is printed on the menu board. It is worth knowing which one you are being sold.
The Fast Five
What happened with the tuna lawsuit? A 2021 case claimed lab testing found little to no tuna DNA in Subway's tuna. It was dismissed in 2023 at the plaintiff's own request. Subway maintained throughout that the tuna was real.
What single swap saves the most calories without giving anything up? Move from a footlong sandwich to a protein bowl. That is about 300 calories gone and you keep all of the protein. Wraps land in a similar range.
Is the flatbread worth ordering? It was reformulated down from around 300 calories to under 200, so check the current number where you order. Flat bread is not automatically light bread. It is unleavened dough that never rose into a loaf.
What is the one condiment question worth asking? Ask what is in the sauce. Oil and mayo based sauces can add over 200 calories of fat, because fat is what makes food taste good and that is exactly why those sauces exist.
What is the fastest order to say without thinking? Footlong rotisserie chicken, turkey or ham, everything onto one six-inch, double the vegetables, skip the cheese. The cheese alone is around 100 calories.
If You Would Rather Skip the Counter
Packing it yourself beats every order on this list. Low calorie bread runs about 70 calories a slice, so two slices is 140. Add six ounces of protein, a sauce you like, some herbs, and a slice of cheese if you want it.
Put two peppers or a pepper and a tomato alongside it, add a piece of fruit, and that is an everyday lunch you can repeat without thinking about it.
Your Order, Written Down
Six-inch rotisserie-style chicken or grilled chicken, double the vegetables, oil and vinegar. Under 500 calories with real protein.
If you want more food, order the footlong version and have them put all of it on one six-inch.
You can walk out of Subway at 500 calories or less with 50 grams of protein. That is a lunch that works with your day rather than against it.
